Interval Training

The workout is the signal. The adaptation happens while you rest.
The rule behind every interval workout
The stimulus is time spent at ≥90% of VO₂max — several accumulated minutes per session. Not suffering, not lactate, not how wrecked you feel afterwards. Every design choice below is really a question of how to bank more of those minutes without breaking.
The four session types
Short intervals
●●●●Most red-zone minutes for the least perceived strain. The best first exposure to fast running, and the best way to bank VO₂max time on tired legs.
Long VO₂max intervals
●●●●The most-studied protocol family in endurance science. Maximum continuous time at the ceiling — and the highest recovery cost.
Threshold / cruise intervals
●●●●"Comfortably hard" — about one-hour race pace. Not a VO₂max session at all. Different job, different day.
Sprint intervals
●●●●Neuromuscular power and anaerobic capacity. Needs near-full recovery — skimp it and you get a bad interval session instead.

Daniels' volume caps per session: I-pace ≤ the lesser of 8% of weekly mileage or 10 km, in 3–5 min bouts. R-pace ≤ 2 min per rep, ≤5% of weekly mileage. T-pace ≤ ~10% of weekly mileage.

The three stages
Stage 1 — Base
●●●●Easy running 3–5× / week + one session of 8–12 × 30 s at 5K effort (30–60 s jog), or Fartlek surges. Advance when the last rep is as strong as the first and you're recovered in 48 h.
Stage 2 — Two quality days
●●●●Alternate VO₂max (5 × 1000 m or 6 × 3 min) with threshold (20-min tempo or 5 × 1 mile cruise). Cap VO₂max volume at ~8% of weekly mileage.
Stage 3 — Periodize
●●●●VO₂max block in the build phase: 12×400 → 8×600 → 6×800 → 5×1000 → 4×1200, volume roughly constant. Sharpen with race-specific reps. Deload every 3–4 weeks.
When to back off
